Toes-to-Bar and the Missing Midline Training

The limiter is usually somewhere else.
To get your feet to the bar, your pelvis has to tilt backwards underneath you — and it can only do that if your ribcage is pulled down and your lats are engaged. If the ribs are flared and the shoulders are passive, the pelvis is locked in place and the legs cannot travel past hip height, no matter how strong the abdominals are.
The pattern to build is the banded hollow pushdown: ribs down, lower back flat, body tense from shoulders to toes. Then with a band stretched overhead, press that band to the hips with straight arms.
The progression, three or four weeks at a time:
Banded hollow press-downs on the floor. 3 sets of 20 reps, lower back pressed into the ground. If it lifts, bend your knees. Press the band to the hips with long arms.
Strict hanging knee raise with a pause. 3 sets of 8, knees to hip height, two seconds held at the top, controlled all the way down. The pause is the part that transfers.
The kip swing. Learn to move between hollow and arch on the bar without your legs doing anything.
Then toes-to-bar, with one cue: "pull the bar to your hips as your feet go up". I like to describe it as pushing the bar to the toes rather than pulling the toes up.
Build the volume slowly. Hanging work tears hands and strains elbows if you go from nothing to fifty reps in a week — five sets of three or four good reps, twice a week, beats one heroic session. File your calluses down and keep them flat, and they stop ripping. Grips are worth it once the volume gets high; we love our Velites grips that we sell in the pro-shop and members also love the Frogs, and neither will fix a position you haven't built.
